There is a range of excuses to go meatless, from heart wellbeing to animal protection. Yet nutritionally, there’s a tricky trade-off. Your body’s availability of six essential nutrients is significantly reduced: protein and iron — which may be the most difficult to access in ample quantities — plus calcium, zinc, vitamin B12, and vitamin D.
To support you plug these holes, we tapped the experience of nutritionist Cynthia Sass, RD, the spokeswoman for the American Dietetic Association — and the vegan, because she’s got it all.
We’ve compiled the “best three” food here. They are all filled with one or more of these hard-to-get nutrients.
1. Tofu
Why it’s excellent: Basic tofu has a lot to do with it. It’s a terrific source of protein, calcium, magnesium, and includes several cholesterol-lowering omega-3 fatty acids. You can get more than 100 milligrams ( mg) of calcium in half a cup. But the same volume of calcium-rich tofu offers you up to 350 mg (about one-third of your daily needs) plus about 30 percent of your daily vitamin D, which lets the body retain the calcium — an additional bone-building aid so many people require. Look for enriched soymilk, which is often fortified with calcium and vitamin D.
2. Lentils
Like beans, Lentils are part of the family of legumes, and like beans, they’re an outstanding source of protein and soluble fiber. But the lens has an advantage over other beans: it produces almost twice as much iron. They are often higher in most B vitamins and folate, which is particularly essential for women of childbearing age, as folate decreases the risk of specific congenital disabilities. For new vegetarians, lentils are also the best way to start consuming more legumes since they appear less gaseous.
3. Beans
A cup of beans a day offers you about one-third of your iron and protein and half of your carbohydrates. Better still, part of it is soluble fiber, which can lower cholesterol. One cup also contains a decent portion of phosphorus, zinc, and many B vitamins, as well as some calcium. Only one alert: well, clean the canned beans — they should be washed in salt.
